The gap was supposed to be two weeks. Then something happened — an illness, a move, a project, a baby, a year — and now it has been eight months and the thought of walking back in is worse than the training ever was.
The thing keeping most people out is not laziness. It is the assumption that they are back at zero and will have to serve the whole sentence again. That assumption is wrong, and it is worth dismantling before you plan anything.
Coming back, by the numbers
What you actually lose, and how fast
The losses are real, but they are not uniform, and they do not happen at the rate the guilt suggests.
Cardiovascular fitness goes first. The detraining literature is fairly consistent that VO2 max in trained people falls by something like 4–7% within the first two to three weeks of stopping completely. Much of that early drop is blood and plasma volume rather than anything structural, which is why it also comes back within days of restarting. Over longer layoffs the decline continues and becomes more genuine, but the first few weeks look worse than they are.
Strength holds on considerably better. After a couple of weeks off, measured strength often has not meaningfully changed. Muscle is stubborn in a way the cardiovascular system is not. Over months you do lose size and strength, but you lose it slower than you gained it.
Skill and confidence come back fastest of all. A large part of early strength is your nervous system knowing how to produce force efficiently. That returns within a session or two, which is why the first week back feels dramatically better than the first day.
What goes, and what comes back

Muscle memory is a mechanism, not a motivational phrase
When a muscle fibre grows, it recruits additional nuclei from surrounding satellite cells to support the larger cell. The interesting question is what happens to those nuclei when the muscle shrinks again.
A 2010 study in PNAS, imaging live muscle fibres, found that nuclei acquired during overload were added before the muscle grew, and were retained through severe subsequent atrophy. If that holds, a previously trained muscle keeps the machinery of its bigger self, which would explain why regaining is faster than gaining.
I will be straight about the state of the evidence: this is well demonstrated in rodents and contested in humans, with several studies finding myonuclei are lost during detraining after all. The mechanism is not settled.
What is not in dispute is the practical observation underneath it. People who have trained before regain lost size and strength substantially faster than they built it the first time. Whether the explanation is nuclear, neural or both, the ground you covered was not repossessed.
The mistake that ends most comebacks in week one
Someone who used to squat 80 kg comes back after six months and puts 70 on the bar, because 70 feels like a humble concession. Four days of barely being able to sit down follow, then a strained back or a lost week, and by the second missed session the whole thing is over.
Your connective tissue — tendons, ligaments, the attachments — adapts more slowly than muscle does, and it detrains too. Your muscles will often let you lift a weight that your tendons are no longer prepared for. That mismatch is where comeback injuries come from.
Deliberately undershooting for three weeks is not caution. It is the fastest available route back, because it is the only one that does not get interrupted.

Week two. Same movements, about 60 to 65% of your old loads, three sets. Some soreness is fine; being unable to climb stairs is a sign you moved too fast.
Week three. Around 75%. By now the bar speed and the coordination should feel close to normal, which is the neural component returning.
Week four. Approaching where you left off, and this is the point to stop comparing yourself to your old numbers and start adding to your current ones. From here it is ordinary training: a little more each week.

The parts that are not training
Protein. Rebuilding needs material. Around 1.6 g per kilogram of bodyweight per day is where the benefit plateaus in the pooled evidence, and most people restarting are eating well under it.
Sleep. If the break happened because life got heavy, sleep is probably still compromised. Training hard on five hours produces fatigue, not adaptation.
Bloodwork, if the break was medical. Long gaps often follow illness, surgery, a pregnancy or a stretch of exhaustion, and the thing that caused the gap is frequently still there. Ferritin, vitamin D, B12 and thyroid are worth knowing before you conclude that you have simply lost your edge.

When the break was not just life getting busy
If you stopped because of a cardiac event, surgery, a significant injury, a long infection or childbirth, the return to training is a medical question first and a programming one second. Get cleared, and say specifically what you intend to do rather than asking whether exercise is fine.
A particular note for anyone coming back after a serious viral illness with lingering fatigue: pushing through it can make things worse rather than better, and the graded return needs to be slower than anything described above.
What I will not tell you
That you have to make up for lost time. There is no debt. Training does not work retrospectively, and the attempt to compress six months into six weeks is the single most reliable way to get injured.
That you should start where you left off. Your muscles might manage it. Your tendons have not been consulted.
That motivation is the problem. Motivation is a consequence of showing up twice a week for a month, not a prerequisite for it. Build the smallest version of the habit that you cannot talk yourself out of, and let the enthusiasm arrive late.
